7-Day Pelvic Floor Challenge:

Total time: ~10–15 minutes/day Tip: Breathe deeply and stay consistent—slow, mindful movements build strength and control.

Day 1: Find & Activate Goal: Connect with your pelvic floor muscles

  • 10 Basic Kegels (Tighten pelvic muscles for 3 seconds → relax for 3 seconds)
  • Deep breathing x 5 rounds (Inhale and relax your core; exhale and lightly lift pelvic floor)
  • Do this 2x today

Day 2: Build Endurance Goal: Hold contractions longer

  • 10 Long-Hold Kegels (Hold for 5–10 seconds → Rest 5–10 seconds)
  • 5 Bridge lifts with pelvic floor squeeze
  • Optional: Light walk (10–15 mins) with mindful core engagement

Day 3: Add Movement Goal: Strengthen while moving

  • 10 Wall Squats (Hold squat and gently lift pelvic floor muscles)
  • 10 Slow Kegels while seated or on a stability ball
  • 5 Elevator Kegels (slowly contract → peak → release in steps)

Day 4: Improve Control Goal: Increase awareness and coordination

  • 5 Reverse Kegels (relaxation focus)
  • 10 Mixed Kegels:
  • 5 fast pulses
  • 5 slow holds (5–7 seconds)
  • Optional: 3 rounds of Bridge Pose

Day 5: Functional Strength Goal: Apply core + pelvic engagement in real movement

  • Cat-Cow pose (8 rounds) with pelvic floor lift on exhale
  • 10 Chair Squats (light squeeze at the top)
  • 10 Long-Hold Kegels (7–10 seconds)

Day 6: Balance & Breathe Goal: Recover and increase flexibility

  • 3-Minute deep breathing (focus on relaxing pelvic floor)
  • 5 Reverse Kegels
  • 5 Light holds (3 seconds) in seated or lying-down position

Day 7: Strength Test & Reflection Goal: See your progress and build consistency

  • 3 sets of 10 Kegels:
  • 1 set fast pulses
  • 1 set slow holds (8 seconds)
  • 1 set medium (5 seconds hold)
  • 10 Bridge lifts or squats with a gentle squeeze
  • Reflect: What felt easier? Where do you still feel weak or tense?

Bonus Tips:

  • Track your progress in a journal or app.
  • Stay hydrated.
  • Don’t rush—focus on technique, not reps.
  • Avoid holding your breath during contractions.
